How caffeine disrupts sleep
Caffeine blocks adenosine receptors in the brain. Adenosine is the chemical that builds up during the day and creates sleep pressure. When caffeine blocks it, your brain does not get the sleepy signal even when you should be tired. The result: harder to fall asleep, lighter sleep, less deep sleep.
The 5-6 hour half-life
The average adult metabolizes caffeine at this rate. Slow metabolizers (about 10 percent of people) take 8-10 hours. Pregnant women, smokers, and people on certain medications may metabolize even slower.

How to time caffeine for good sleep
Rule of thumb: No caffeine after 2pm for most sleepers. If you go to bed at 11pm, that gives you 9 hours.
